After a mile warmup, run as fast as you can for 6 minutes and measure the distance covered. Now run 5 repetitions of half that distance in 3 minutes each with an easy 3 minute recovery jog in between reps. If you ran a mile in 6 minutes, run half-mile 3 minute reps.
Some caveats and interval running tips: Do this workout only once a week. Look for improved running economy and speed in 4 weeks.
